Why Ankle Mobility Matters
Our ankles are often overlooked, yet they play a crucial role in almost every movement we make, from walking and running to jumping and squatting. Stiff ankles can lead to movement restrictions and compensations that travel up the kinetic chain, impacting the knees, hips, and lower back. Good ankle mobility is fundamental for injury prevention, posture, stability, and overall movement quality.
Limited ankle mobility, particularly dorsiflexion, has consistently been shown in research and clinical practice to alter lower-body mechanics. When the ankle cannot move through its available range, the body compensates by placing increased stress on surrounding joints and tissues.

What Is Ankle Mobility?
The ankle joint moves through four primary ranges of motion: dorsiflexion (pulling the toes toward the shin), plantarflexion (pointing the toes downward), inversion (rotating the foot inward), and eversion (rotating the foot outward). Restrictions in dorsiflexion are far more common than limitations in plantarflexion, and they tend to have the greatest impact on movement. Limited dorsiflexion can disrupt the mechanics of squatting, walking, running, and jumping and may contribute to pain or reduced performance over time.
Mobility is not just flexibility. While flexibility refers to the extent to which a muscle can stretch, mobility also encompasses strength and control within that available range. True ankle mobility means being able to access and control these positions during real-world movement and training.

Common Causes of Limited Ankle Mobility
Several factors can contribute to poor ankle mobility. A sedentary lifestyle or prolonged sitting can reduce the ankle’s need to move through its full range, leading to stiffness over time. Previous injuries or conditions, such as ankle sprains, fractures, arthritis, or impingements, may lead to scar tissue or persistent restrictions if not properly addressed.
Tight calf muscles are another common contributor. Both the gastrocnemius, the larger superficial calf muscle, and the soleus, the deeper calf muscle, can limit dorsiflexion when they lack flexibility or strength. Footwear also plays a role. High heels and shoes with stiff soles can restrict natural ankle movement and keep the calf muscles in a shortened position for prolonged periods. Genetics may also influence joint structure and mobility, such that some individuals may naturally have less available range and require more consistent mobility and strength training.
The Impact of Poor Ankle Mobility
Ignoring ankle mobility can have significant consequences. Ankles with limited strength and mobility are more susceptible to sprains, particularly during activities that require rapid changes in direction. Limited dorsiflexion can lead to knee compensation, increasing joint stress and contributing to knee pain. Tight calves and restricted ankle motion can also place excessive strain on the Achilles tendon, potentially leading to tendinopathy.
Foot-related conditions, such as plantar fasciitis, may be associated with poor ankle mobility, as altered mechanics alter the distribution of forces during walking and running. Shin splints can also develop when limited dorsiflexion and tight calves lead to increased shins absorbing impact beyond their design capacity.
Performance can be affected as well. Limited ankle mobility often impairs proper squat depth, alters walking and running mechanics, and reduces balance and stability. Over time, compensatory patterns can contribute to poor posture, including a forward lean during movement and lifting.
Improving Ankle Mobility
Improving ankle mobility requires consistency and effort. Incorporating mobility work into warm-ups, cool-downs, or short standalone sessions can make a meaningful difference, even when only a few minutes are dedicated each day.
Calf stretching is a foundational starting point. A standing calf stretch with the back leg straight targets the gastrocnemius, while bending the back knee slightly shifts the emphasis to the soleus. Each stretch should be held for about 30 seconds and repeated two to three times per leg.
Ankle rotations help explore and maintain the available range of motion. Sitting or lying down with the leg extended, slowly rotate the foot in large, controlled circles, performing 10–15 repetitions in both directions for each ankle.
Ankle rocks, often referred to as knee-over-toes movements, directly target dorsiflexion. From a half-kneeling position with the front foot flat, gently drive the knee forward over the toes while keeping the heel down. This should create a stretch in the ankle and lower calf. Performing 10–15 repetitions per leg while briefly holding the end position can help reinforce the range.
Toe and heel walks build strength and control through the ankle. Walking forward on the toes, then turning around and walking back on the heels with the toes pulled toward the shins, challenges both the calf muscles and the anterior tibialis. Aim for 10–15 steps in each direction.
Anterior tibialis further strengthens the muscles responsible for dorsiflexion. Stand with the back against a wall and the feet slightly forward. Quickly pull the toes toward the shins, then slowly return to the starting position. Eight to fifteen repetitions are typically sufficient.
As mobility improves, elevated-heel squats can be used as a progression. Squatting with the heels slightly elevated allows the body to achieve deeper squat positions while improving ankle range of motion. Over time, the elevation can be gradually reduced as ankle mobility and control increase.
Integrating Ankle Mobility Into Your Routine
Ankle mobility work is readily incorporated into most training programs. Including ankle rotations and light calf stretching during a warm-up prepares the joints for movement, whereas deeper stretching or mobility work during a cool-down can help restore range of motion after training. A few minutes of daily ankle mobility, even on rest days, can support long-term improvements. Foam rolling the calves using a foam roller or lacrosse ball may also help reduce muscle tension and improve tissue quality.
If sharp discomfort, persistent pain, or significant restrictions remain despite consistent effort, it may be appropriate to consult a qualified healthcare or movement professional. Identifying underlying issues early can prevent minor limitations from becoming larger problems.
Prioritizing ankle mobility is an investment in long-term joint health, athletic performance, and overall movement quality. By improving ankle mobility and control, the body can better tolerate loads, move more efficiently, and reduce unnecessary stress on surrounding joints. Small, consistent efforts add up, and over time, better ankle mobility can make everyday movement and training feel stronger, smoother, and more resilient.
